Choline has lately become the nutrient eggs are supposed to rescue us from missing. That is partly fair: choline is real, essential, and often under-consumed. But the egg-centred story is too neat. After 50, the useful question is not whether choline is good or bad. It is how much adequacy matters, where food fits, and where supplement claims run ahead of the evidence.
Why choline deserves attention
Choline is not a vitamin, exactly, but it behaves like an essential nutrient because the body cannot reliably make enough of it. It is used to build phospholipids in cell membranes, to produce acetylcholine, and to make betaine, a methyl donor involved in one-carbon metabolism. The NIH Office of Dietary Supplements fact sheet on choline also notes its role in liver function, lipid transport, and early brain development.
That sounds broad because it is. Nutrients that sit inside basic cell biology rarely have one tidy job. The problem is that broad biological relevance is easy to turn into broad marketing. If choline participates in brain signalling, a capsule can be sold as a memory product. If it helps move fat out of the liver, it becomes a liver-cleanse adjacent promise. If it is concentrated in eggs, the breakfast aisle gets a wellness halo.
The evidence supports a more modest position. Choline is worth getting enough of. It does not follow that more is better, or that a high-choline product improves cognition in healthy adults.
The intake numbers are useful, but imperfect
There is no Recommended Dietary Allowance for choline in the United States. Instead, the official target is an Adequate Intake: 550 mg per day for adult men and 425 mg for adult women, with higher needs during lactation. Those figures are not a proven longevity threshold. They were set because the data were too thin for a more precise requirement.
This matters because many adults appear to fall below those intake levels. The NIH summary reports average US adult intakes from food and drinks of about 402 mg per day for men and 278 mg for women. That does not mean every person below the Adequate Intake is clinically deficient. It means the population-level pattern is not reassuring, especially amongst people who avoid eggs, meat, fish, and dairy without replacing their nutrient contribution thoughtfully.
The usual food sources are not exotic: eggs, fish, poultry, meat, milk, some legumes, cruciferous vegetables, and soya foods. One large egg is often cited as a concentrated source because the yolk carries much of the choline. But it is a mistake to make eggs the whole story. The more practical pattern is mixed meals: some animal foods if you eat them, plant sources where they fit, and attention to adequacy rather than a single heroic food.
Brain claims need careful language
Choline has a plausible brain story because acetylcholine is involved in memory and attention. Plausibility, though, is not the same as proof that eating more choline after 50 prevents cognitive decline.
The observational evidence is interesting. A 2025 study in The Journal of Nutrition reported that dietary choline intake around 350 mg per day was associated with the lowest risk of an Alzheimer’s dementia diagnosis in older adults. A Finnish cohort study also found that higher phosphatidylcholine intake was linked with lower dementia risk and better cognitive performance in men, according to a 2019 paper in The American Journal of Clinical Nutrition.
Those findings are not nothing. They also are not a prescription. People with higher choline intake may differ in many ways: diet quality, protein intake, education, health status, and the extent to which they can afford varied food. Researchers adjust for confounders, but observational nutrition is never perfectly clean. Maren Cole’s rule applies here: useful signal, not proof.
There is also an awkward detail for supplement claims. Food intake studies do not automatically validate capsules. The food matrix, baseline diet, gut microbiome, dose, and health status all influence what a nutrient does. A person with low dietary intake may benefit from improving food adequacy; that is a different claim from saying a high-dose choline supplement sharpens memory.
Eggs are useful, not a moral referendum
Eggs sit at the centre of choline conversations because they are efficient. They also sit at the centre because food debates like heroes and villains. One decade eggs are cholesterol bombs; another decade they are near-perfect health food. Neither version is very adult.
For many people, eggs can be a reasonable source of choline, protein, iodine, selenium, and vitamin B12. For others, they may be limited by allergy, preference, LDL cholesterol response, cultural diet, or simple dislike. If someone already eats eggs comfortably, one egg most days may be nutritionally useful. If they do not, choline adequacy can still be approached through fish, poultry, lean meat, dairy, soya, beans, and vegetables, though plant-only diets require more deliberate planning.
The cholesterol question is separate from the choline question. Some people respond to dietary cholesterol with larger LDL-C rises than others, and cardiovascular risk is shaped by the total diet pattern, ApoB or LDL particle burden, blood pressure, smoking, diabetes status, and medication use. A choline article should not pretend to settle the egg debate. It should remind readers that a food can be useful without becoming a universal daily rule.
The TMAO issue is real, but not simple
One reason choline makes clinicians cautious is trimethylamine N-oxide, or TMAO. Gut microbes can convert dietary choline and related compounds into trimethylamine, which the liver converts to TMAO. Higher circulating TMAO has been associated with cardiovascular risk in several lines of research, although whether it is causal, a marker, or both remains debated.
The distinction between foods and supplements matters again. In a human feeding study, researchers reported in The American Journal of Medicine that choline bitartrate supplements raised fasting TMAO, while four eggs per day did not produce the same fasting TMAO rise in healthy participants. That does not make four eggs a recommendation. It does make the simplistic message “eggs equal TMAO danger” look too crude.
It also makes high-dose supplementation look less casual than supplement marketing suggests. The NIH lists an adult upper limit of 3,500 mg per day and notes possible adverse effects of excessive intake, including fishy body odour, vomiting, heavy sweating, salivation, low blood pressure, and liver toxicity. The gap between food-level adequacy and high-dose self-experimentation is wide enough to matter.
Who should pay more attention
The groups most likely to need a closer look are not necessarily the people buying nootropic stacks. They are people whose usual diets remove major choline sources. Vegans, some vegetarians, adults on very low-fat or highly restrictive diets, and people who eat little protein food may have lower intake. Pregnant and lactating women have higher needs, though this article is focused on midlife and later adulthood.
Older adults deserve attention for another reason: appetite, chewing problems, medication side effects, budget constraints, and cooking fatigue can all narrow the diet. A diet that once supplied enough choline may stop doing so when meals shrink to toast, tea, and a few repeated convenience foods. In that context, choline is less a fashionable brain nutrient than a marker of whether the diet still contains enough eggs, fish, meat, dairy, soya, legumes, and green vegetables to cover basic needs.
That is the least glamorous version of nutrition advice, and often the most useful one. Before adding a specialist capsule, check the meal pattern.
What this means in practice
- Look first at food frequency: eggs, fish, poultry, meat, dairy, soya foods, legumes, and cruciferous vegetables all contribute choline.
- If you eat eggs and tolerate them, use them as one option, not as a required daily prescription.
- If you avoid animal foods, plan deliberately rather than assuming a varied plant diet automatically meets choline needs.
- Be cautious with high-dose choline supplements, especially if you have cardiovascular disease, liver disease, low blood pressure, or take regular medication.
- Do not treat choline as a standalone memory intervention; sleep, hearing, blood pressure, exercise, glucose control, and social connection have stronger practical footing.
- If you are worried about deficiency or supplement use, discuss it with a registered dietitian, pharmacist, or clinician who can look at your whole diet and risk profile.
What we don’t know
We do not know the ideal choline intake for cognitive ageing. The Adequate Intake is a useful reference point, not a personalised target. We do not know whether raising choline intake in older adults with already adequate diets reduces dementia risk. We also do not know whether TMAO is mainly a cause of cardiovascular disease, a risk marker, or a mixture of both depending on the person.
Most importantly, we do not have the kind of long, clean randomised trials that would let anyone say a choline supplement prevents cognitive decline. The evidence is good enough to take adequacy seriously. It is not good enough for certainty, and certainly not good enough for egg evangelism.
Choline belongs in the unglamorous category of nutrients worth covering through a competent diet. That may not sell many capsules, but it is probably the better public-health message.
