Does the 30-plants-a-week rule deserve its reputation?

Thirty different plants a week is an unusually sticky piece of nutrition advice. It sounds measurable, generous, and pleasantly unlike a diet: count herbs, beans, grains, nuts, vegetables and fruit, then see where you land. But the number has travelled faster than the evidence behind it. A varied plant diet is a sensible direction of travel; “30” is not a clinically proven threshold for everyone.

Where the number came from

The rule grew out of the American Gut Project, a large citizen-science study that collected diet questionnaires and stool samples. Participants reporting more than 30 different plant foods in a week had a different and, by some measures, more diverse gut microbiome than those reporting 10 or fewer. That is an interesting association, described in the project’s 2018 mSystems paper. It is not evidence that reaching 30 plants caused the difference, or that 29 is meaningfully worse than 30.

This distinction can sound pedantic until it changes what people do. People who eat many kinds of plants may also have more money, cook more often, smoke less, exercise more, eat more fibre overall, or simply complete a food questionnaire differently. The study can point us towards a plausible habit. It cannot disentangle all of those things, and it cannot turn a community observation into a prescription.

What counts as a plant?

The original version counts distinct plant foods, not servings. A lentil, a chickpea and a kidney bean are three; oats, brown rice and wholewheat are three more. Herbs, spices, nuts and seeds count too. The practical consequence is that variety need not mean a trolley full of exotic powders or an expensive box of 30 vegetables.

It also means the score is a blunt instrument. A spoonful of cinnamon and a bowl of beans each add one item, although they are not nutritionally interchangeable. Nor does a high score automatically describe an otherwise balanced diet. Counting plants can be a useful way to notice repetition; it is a poor way to grade a person’s health.

The trial evidence is more interesting — and narrower

There is now some experimental evidence, but it does not justify the social-media version of the rule. A 2025 randomised crossover trial enrolled 25 Australian adults with stage 3–4 chronic kidney disease. For six weeks, participants followed either a diet containing at least 30 plant foods a week or one containing 15 or fewer, alongside their usual kidney-diet care. The higher-diversity period improved diet-quality measures, altered microbial measures and was associated with lower reported constipation and total symptom burden.

That is useful precisely because it is a trial, rather than a correlation. It is also small, short, and specific to people receiving kidney care. It cannot establish that the same target prevents disease, extends life, or produces the same result in healthy adults. The study did not find consistent reductions in its primary toxin measures across the whole group. That belongs in the headline as much as the favourable findings do.

A more recent six-week trial in healthy adults tested a 30-plus-ingredient, high-fibre plant blend rather than a whole weekly diet. Its 2026 report in the British Journal of Nutrition found changes in the relative abundance of gut species and self-reported digestive symptoms, but not a clear between-group improvement in its microbiome-health ranking. Again: a signal worth studying, not a reason to promise a microbiome makeover.

Fibre is probably doing some of the work

The appeal of plant variety is that it reaches beyond fibre. Different plants bring different structures, polyphenols and other compounds that may be available to gut microbes. The problem is that diet-and-microbiome research is complicated: methods differ, food questionnaires are imperfect, and a change in a stool sample is not automatically a health benefit. A 2024 systematic review in Gut Microbes found a broad literature on diet–microbiota associations, whilst also underlining the difficulty of measuring the dietary inputs that matter to microbes.

For most people, the firmer ground is less glamorous. NHS guidance advises adults to aim for 30 g of fibre a day as part of a balanced diet, and identifies wholegrains, beans, fruit, vegetables, nuts and seeds as useful sources. It notes that higher fibre intake is associated with lower risks of several long-term conditions, but association is not a guarantee for an individual. Variety is a prompt, not a purity test

There is a familiar nutrition-industry move here: take a modest finding, attach a number, and turn it into a test of virtue. The 30-plant rule is vulnerable to it. It can encourage people to buy powders they do not enjoy, add ingredients merely to improve a score, or decide they have failed if a busy week contains the same reliable meals.

A better reading is unromantic. If your meals revolve around a small handful of foods, rotate the foods that already work for you. Try a different bean in a stew, add frozen peas to a pasta sauce, alternate oats with a high-fibre cereal, or keep a few herbs and seeds in use. If your diet already includes varied plants, you do not need to chase ever more variety to earn a health halo. The number is a conversational device, not a diagnosis.

What this means in practice

  • For one week, list distinct plant foods you actually eat — including beans, wholegrains, nuts, seeds, herbs and spices — without treating the total as a scorecard.
  • If variety is low, add one familiar plant food at a time: a different pulse, wholegrain or frozen vegetable is enough to start.
  • Prioritise foods you will eat repeatedly over expensive powders, “greens” blends or a rigid target.
  • Increase fibre gradually and drink enough fluid; a sudden jump can bring bloating, wind or discomfort.
  • If you have inflammatory bowel disease, irritable bowel syndrome, chronic constipation, kidney disease, or have been given a therapeutic diet, check changes with your clinician or registered dietitian rather than following a general target.

What we don’t know

We do not know that 30 is a biological tipping point, which mix of plants matters most, or whether changing a microbiome measurement causes better long-term health. We also do not have long trials showing that a 30-plants-a-week target prevents cardiovascular disease, cancer or dementia. Different people tolerate fibre-rich foods differently, and a general increase in plant foods may be inappropriate when a clinician has advised limits on potassium, fibre, fermentable carbohydrates or fluid.

The sensible conclusion is smaller than the slogan. More variety amongst ordinary plant foods is a reasonable way to make a fibre-rich diet less repetitive. It is not a substitute for medical nutrition advice, and it does not turn a weekly tally into a measure of how well you are eating.
